Hamstrings for the Win: Avoid Common Leg Day Mistakes

GettyImages-914656088What is the most feared and most skipped gym day of the week? Nearly every person despises it, and few survive it. Yes, you guessed it. I am referring to the infamous “leg day.” However, even if you can endure training your legs, how beneficial is it if you aren’t training your hamstrings correctly, efficiently, and according to their full potential?

The hamstring is a large group of muscles (the biceps femoris, semitendinosus, and semimembranosus) located on the posterior side of the upper leg. They have two main responsibilities: flexion at the knee (pulling the ankle toward the glutes) and extension at the hips (pulling the ankle back toward the glute while maintaining a stiff leg). Therefore, the hamstring’s main goal is to balance out the action of the large quad muscles on the front side of the leg, assisting the knee in stability.

In his blog Five Biggest Mistakes in Hamstring Development, the late Dr. Charles Poliquin, a remarkable pioneer in the field of fitness and bodybuilding, put into perspective just how important the hamstring muscles are. He recollects, “When I was a kid, hamstrings were called in bodybuilding magazines ‘leg biceps.’”

Don’t Neglect Posterior Leg Development

A standard leg day, as one could imagine, might include the leg press, back squat, leg extension, leg curl, and perhaps a lunge variation. If that’s the case, there is simply not enough emphasis on posterior leg development. We naturally experience quad dominance simply because we are human and the majority of our daily movement requires being in a squat or quad-dominant position. This includes daily functions such as sitting and standing up out of a chair or car. The issues arise when the quadriceps overpower the action of the hamstrings throughout a certain range of motion or movement pattern. This can often happen when walking or running, but it occurs mostly when it comes time to execute cutting, jumping, and landing mechanics.

Simply put, athletes across most major sports have below-average hamstring development. This goes for every individual on the planet as well. It becomes a rather large issue and argument for some injuries that these athletes typically encounter.

Common Mistakes in Exercises for Hamstring Strength

If you are looking to improve hamstring strength, there are several exercises you could add to your workout program. However, I’m here to tell you that there are also a few common mistakes that could be holding you back from reaching your full potential.

  • Wrong timing: The first mistake is that you are most likely waiting to train the hamstring until the end of your leg workout. Ultimately, you should program hamstring-specific exercises.
  • Incomplete range of motion: Secondly, it is quite possible that you might not be completing the full range of motion when targeting this muscle group.
  • Not enough time under tension: The final common mistake is that when performing the movement pattern, you are not spending enough time under tension for that muscle to respond and grow. So a tip would be to use a tempo count where you control down and explode up each rep.

Fight Back Against Back Pain: Fitness and Wellness Solutions

GettyImages-866081050With millions of people around the world suffering from back pain, is there any hope for relief outside of traditional methods? Low back pain can be excruciating and immobilizing, but there is still hope. When dealing with any pain or injury, exercising might be the last thing that crosses your mind, especially if it’s chronic low back pain (CLBP). However, that’s exactly what is recommended and what can help.

Research is revealing that people who exercise and stay flexible are better able to manage pain than those who are sedentary. So my charge to anyone reading this, whether or not you are living with low back pain, stay proactive and make health and fitness a priority. Rather than be forced into reacting to an injury that might have you sidelined for months, take a step toward low back pain relief.

The Impact of Lower Back Pain

Alarming statistics reveal that the single leading cause of disability globally is none other than low back pain. According to the American Chiropractic Association, “Back pain is experienced by 31 million people at any given moment.” After all, it is the third most common complaint during doctor visits and accounts for more than 264 million lost work days annually.

What Causes Low Back Pain?

Low back pain can flare up and subside in the blink of an eye. Often there is no warning and there are no other accompanying symptoms. Pain can occur in varying intensities and pain levels. It is important to take back pain seriously because it is your body trying to tell you that there is something wrong and that you need to make a change. Common causes include the following:

  • Muscle strain/sprain
  • Muscle spasms
  • Bulging discs
  • Arthritis
  • Skeletal irregularities

What You Can Do: Fitness and Wellness Ideas

Fortunately, there are several precautionary steps that you can take to prevent low back pain episodes as well as further injury. Keep in mind that humans are complex beings and it is important to address overall health.

  • Start and maintain an exercise program. Our NIFS staff can work individually with members to develop a proper strength-training program that addresses cardiovascular fitness as well as flexibility and mobility.
  • Maintain a healthy weight. According to the National Arthritis Foundation, “Every pound of excess weight exerts about 4 pounds of extra pressure on the knees.” Therefore losing a few pounds can take pressure off the back and knee joints.
  • Limit and manage stress levels. Paying attention to stress levels can help you avoid behaviors that lead to obesity such as overeating and a sedentary lifestyle. If stress levels stay low, it can help improve overall health.

Always keep in mind that we are complex beings and it is important to address our overall health needs. Improve Your Weakness: Train Your Fitness Flaws

Screen Shot 2021-09-27 at 1.55.13 PMWouldn’t it be satisfying to not be weak at something? We’re all born with differing personality traits and those exist as either our strength or our weakness. We are generally aware of these traits, which fall on either side of the line. It is normal to single out our strengths to share and use publicly because we are proud of them. However, it makes sense that we downplay our weaknesses and hide them as much as possible. It is also our human nature to speculate how we stack up in comparison to other individuals. Whether applying for a new job, competing in a sporting event, or even scrolling through social media, we are looking to see how others are doing and comparing ourselves to them.

Here, I will explore the benefits of training your flaw—in other words, making your weaknesses your strengths.

Individual Goals and Beliefs

Everyone has their own goals and beliefs, but if it were up to me, I would rather be decent at several things than great at only one. When it comes to health and fitness, I urge you to be a well-rounded individual. Whereas the nutrition aspect is difficult for some, others might have the self-control and discipline to succeed at it. Some people might enjoy a good sweat session when others despise even setting foot in a fitness center for various reasons.

We gravitate toward what comes easy or what we enjoy more, leaving behind what we dislike, and that which needs the most work. My goal is to be the best version of myself no matter how long it takes. To accomplish this, I must first identify my weaknesses and dislikes. Once I complete this, the next step is to set new goals and come up with a plan of attack. This typically means starting with the weakest links.

Pinpoint Your Weaknesses

You may or may not have specific goals, so I will explain by sharing examples. The first example is CrossFit. I personally do not participate in CrossFit; however, the concept is quite clever. Their quest to attain the title of “Fittest on Earth” stems from being the ultimate athlete. CrossFit has identified 10 measurable fitness categories, such as stamina, strength, power, speed, flexibility, balance, coordination, agility, accuracy, and cardiovascular fitness. If every exercise that ever existed were written on slips of paper and you had to draw one out of the hat and complete it, could you do it and do it efficiently?

Another example would be the use of the Functional Movement Screen (FMS). It scores me based on what I am proficient at and where I fall short within seven distinct movement patterns seen not only in exercise, but also in day-to-day life. The strategic plan of attack is to start with the lowest scores to make them better so that all the other movement patterns can improve as well. Basically, the test pinpoints your weakest link (movement pattern), and the goal is to improve the movement and restore function by reducing the risk of injury.

Lastly, it’s no secret that we tend to shy away from what we aren’t good at, even when it comes to our health and fitness. With some courage and the help of others, we can begin to expose our downfalls and identify weaknesses we may be blind to and start finding ways to make improvements. We should always be striving for progress rather than perfection. Find a program that improves on your weaknesses. Growth and change are not easy, but the benefits you gain are well worth it!

What’s In Your Gym Bag? Weight-Lifting Belts

IMG_7197Weight-lifting belts have become a staple in many gym settings for powerlifting, Olympic lifting, bodybuilding, and strongman, and for anyone who wants to lift heavy loads. Whether you use them for training or on the competition platform, you need to know the ins and outs of weight belts so that you can make a smart decision.

How to Use a Belt the Right Way

Using a weightlifting belt is situational. It depends on several different factors, including the experience of the lifter, how heavy the load is in relation to 1RM (One Rep Maximum), as well as the number of repetitions in each set. Put on the belt as tight as possible with no room to slide your hand in, but enough room to allow a big breath and abdominal muscles to brace against it. It should be so tight that it’s uncomfortable if worn for several minutes. Placement of the belt is often by preference, but generally an inch or two above the pelvis.

According to studies from the American College of Sports Medicine (ACSM), a weight belt is used to help generate intra-abdominal pressure. This means tightening your natural stabilizers, such as abdominal muscles and erector spinae muscles in your back in order to brace the spine and stay safe. A belt can also be used as a proprioceptive tool to teach you how to breathe and brace because it allows proper response to occur and gives you something to brace against. This creates a constant feedback loop because now you can actually feel your muscles bracing and pushing up against the tight belt. In turn, this increases stability for the spine and core and adds support. For the record, a weight belt won’t protect against injuries caused by improper bracing and poor lifting technique. Not only is bracing an important skill to learn when lifting heavy loads at the gym; it can also keep you safe from back injuries even when you are just going through your daily life lifting objects here and there (ACSM).

Avoiding Over-reliance

Conversely, over-reliance on belts has been on the rise. It can lead to a weakened core and invoke ridicule if used when not necessary. Further research has shown that weight belts are known to spike blood pressure because of holding your breath, and have been linked to minor injuries such as hernias. Remember, the belt is needed only during the lift and only for exercises that mostly stress the lower back. It is not something to wear around the gym. A general rule of thumb from Barbend is to use the belt only for the lifts that are 85% or more of your 1RM. Lastly, investing in your own core strength by trusting yourself for lighter sets and saving the belt for heavy sets is a good way to improve core strength.

Types of Belts

There are several different types of weightlifting belts out there. Some use a single prong, a double prong, Velcro, or a lever to lock the belt tight throughout the lift. Organizations such as USA Weightlifting (USA-W) and USA Powerlifting (USAPL) have different specifications as to how wide and how thick the weight belt may be on the competition platform, thus creating a level playing field for all athletes.

Stability and Mobility in Fitness: The Dynamic Duo of Movement

GettyImages-961867136Think about the most recognized duos of all time: Batman and Robin. Mario and Luigi. Buzz and Woody. Stability and Mobility. Wait, what? Yes, like superhero teams, stability and mobility work together to achieve a balanced, harmonious environment for functional movement.

It’s All Connected

First, I want to bring to your attention a concept that has been around for some time; however, we often forget the important role it plays in day-to-day performance. Let’s reflect on anatomy and the structure of the human body. I challenge you to think of it in terms of one continuous structure in which each joint affects the joints above or below it. This concept is commonly referred to as the kinetic chain. It boils down to stable joints being stable when they should be and mobile joints being mobile when they’re meant to be. In terms of starting or stopping movement, stability and mobility are quite often complementary in nature.

Being Flexible and Mobile

In case you missed it, let’s review the details from my preceding blog. Flexibility is primarily genetic, but can be improved slowly over time. It refers to the greatest length a muscle can achieve. This is often known as a joint’s range of motion (ROM).

Mobility is the ability to synchronize one’s coordination and overall strength to move around a joint under load—as, for example, when doing the front squat.

Now that we are adding stability to the equation, it enhances movement and helps it make sense. Stability is the ability to provide firmness and strength to certain joints, often with help from the surrounding connective tissue.

The Kinetic Chain in Action

The following illustration at www.acefitness.org depicts the six common links involved in the kinetic chain, along with their assigned level of stability. Each link or joint plays an important role in human movement and overall function.

Therefore, a joint’s health and function are ultimately determined by its structure and the continuous tradeoff between being stable or mobile. When there is more of one, there is always less of the other.

Why This Relationship Is Important: Injury Prevention

Why should you care? Well, when a joint is less stable, that means it is more mobile. More mobility means more motion at that joint; it can also mean more wear and tear, which can lead to more injury at that joint, including arthritis. Also, a less stable joint has to rely on surrounding muscle and tissue to provide the required stability, which can lead to injury in certain joints that are already highly susceptible.

So the next logical question is, how do I train to improve stability? We’ll explore that question in my next blog.

You Got Shoe Game? Choosing the Right Athletic Shoes for Your Workout

GettyImages-905973914Believe it or not, shoes do serve a higher purpose than just to make a fashion statement—especially when you’re choosing shoes to wear to the gym. Now, my first example is rather obvious, but it gets the point across. Would you ever enter the gym for a workout wearing high heels? That’s for you to answer, but there are safety issues that arise from wearing stilettos to the gym. More specifically, footwear is of concern if any of the big lifts such as squatting, running, jumping, and weightlifting are programmed into your workout.

Let’s start by laying the ground rules. Given that your footwear is the avenue by which you gain momentum necessary for movement, it is extremely important to be conscious of your goals, your workout, and your footwear. After all, the only object in contact with the floor is your shoes! A wide variety of shoes are made for different surfaces and sports; however, they fall into three basic categories: performance footwear, running footwear, and cross-training footwear. Let’s take a deeper look at each specific type of athletic shoes.

Performance Footwear

First, the broadest category of shoes is performance footwear. This includes shoes engineered for nearly every specific sport, indoors or outdoors. Each shoe is carefully designed for specificity of sport as well as durability of surface, especially at the elite and professional level. A good example is basketball shoes, which are usually high-tops to help prevent ankle sprains. Soccer cleats, track spikes, football and softball cleats, and others all have spikes that can dig into the playing surface to make cuts sharper and aid in injury prevention.

Other specific shoes occasionally seen in a gym setting are powerlifting shoes and Olympic lifting shoes. Powerlifting shoes are low and flat, with a solid sole that is good for deadlifts because it puts you closer to the floor. It also allows you to push through the whole foot throughout the entire lift. Conversely, Olympic lifting shoes are made with a slight heel to allow athletes better mobility during lifts such as a squat and snatch, where lack of mobility would decrease performance drastically. They are also designed with a solid surface for the sole, tailored to the demands of the sport.

Running Footwear

The next type is the running shoe. Keep in mind that not one foot is the same size or shape, perhaps not even your other foot. Therefore, sizing can be difficult.

A standard running shoe tends to be manufactured with more cushion than other shoes, which in turn allows for less force on the hip and knee joints when running. The shoe design should offer sufficient traction needed to grip the surface and optimum weight distribution in order to ensure safety. They are ergonomically designed to absorb the ground-force reaction when the mid-foot strikes the ground, instead of sending the shockwave up the shin to the leg, commonly known to cause shinsplints.

Cross-training Footwear

Last is the training shoe, also known as the cross-trainer. This shoe is the most versatile of the three and can be used for small amounts of running, jumping, and lifting, but is mainly used to do lateral movement as well as plyometric workouts. Because the shoe is primarily a lower shoe with good support, it is made so you cannot easily roll your ankle or twist your knee when planting your foot into the ground to change direction as quickly as possible.

Sleep Deficiency Hinders Weight Loss, So Try Better Sleep Habits

GettyImages-155284174.jpgDo you wake up feeling tired? Well, you’re not alone. One in every three Americans does not get the recommended sleep needed for optimal health, according to the Centers for Disease Control and Prevention (CDC).

Sleep deficiency is known to cause weight gain, but also contributes to a whole list of more serious health issues, such as heart disease, high blood pressure, depression, and diabetes, just to name a few.

Why Sleeping Is So Important for Weight Loss

Believe it or not, each and every day the most important thing that you do all day is sleep. Yes, you heard right! Sleep quality and duration are so important that they directly affect everything else you do in life.

“We are nothing but slaves to chemical processes,” says W. Christopher Winter, MD, in an article for Livestrong.

Nearly one third of our lives are spent asleep. During sleep, it is peak time for our bodies to repair muscle and release hormones that control natural processes, including appetite. All this is being done without any conscious energy being consumed.

Consequently, a deficiency in the sleep column affects everything; more specifically, it cuts weight loss and exercise performance by nearly 20%. This spirals into a decrease in hormone production, (which occurs when we sleep), and ultimately affects our daily eating pattern. Popular studies show that weight gain occurs because more calories are consumed on the following day, because of lack of hormone release. Therefore, a continued deficit during the night will only lead to months and years of unnecessary weight gain. On the flip side, if you aren’t already experiencing weight gain, you may just be unable to lose weight at all. So you don’t have weight gain, but no weight loss occurs, either.

Practice Better Sleep Habits

The best advice is to practice better sleep habits, getting optimal rest and avoiding insomnia.

  • Start with controlling your sleep environment by setting it at the appropriate temperature. Experts suggest trying between 60 and 67 degrees Fahrenheit.
  • Try eliminating all computers and television sets from your room as well, since any source of light tends to disrupt sleep patterns.
  • Aim for consistency rather than trying to catch up on hours you might have missed the preceding day.
  • Don’t be afraid to take short naps when feeling fatigued. These should be anywhere from 20 to 30 minutes long to help improve alertness, performance, and mood.
  • Lastly, never consume caffeine in the afternoon because it has the ability to stay in your system and interrupt the natural onset of sleep several hours later (See our blog on giving up caffeine).

The final verdict is in. A poor amount of sleep greatly hinders weight loss and sets you up for other health problems. So do yourself a favor: turn out the light, tuck yourself in, and get some much-needed Zzzs.

Flexibility vs. Mobility in Fitness: Why Not Both?

GettyImages-509723338.jpgWhen you hear the word stretch, you might think immediately about flexibility (or perhaps your lack thereof). Flexibility was always the term used for enhancing limited movement, until the word mobility arrived and took the fitness industry by storm.

As a NIFS Health Fitness Instructor for five years now, I’ve spent plenty of time in and around the fitness center using these terms. Whether I’m speaking to a client regarding their goals or sharing instructions on warm-up drills, these two words often get used interchangeably; however, they are not identical.

An Exercise Example to Illustrate the Difference

Generally speaking, flexibility can simply be defined as the greatest length a muscle can achieve during a range of motion (ROM), passively or actively. Mobility also requires achieving a certain ROM, but it also requires coordination and core strength to move around the joint under load.

Let’s examine a front squat to help make this clear. A flexible person may reach the deep squat position, enabled by the flexibility in ankles, knees, and hips, but then lack the mobility (coordination and core strength) needed to correctly complete the exercise by standing up. Similarly, without flexibility, that person wouldn’t even begin to reach the range of motion needed for the deep position required for the front squat, so mobility isn’t even a factor without the proper flexibility.

The Affects of Age

When it comes to flexibility and mobility, age is definitely not on our side. As we age, we lose the elasticity in our muscles, and the tendons and ligaments tighten, making flexibility hard work. It’s not until someone suffers from poor movement patterns resulting in limited functional movement that causes injuries for someone to start trying to combat the effects of aging. Movement vs. Static Hold

Lastly, when looking to improve and enhance these two concepts, mobility requires movement, whether we are testing for it or training to improve it. On the other hand, flexibility is done more often with a static hold. It’s safe to say that you could have excellent flexibility (the length of muscles required for a deep squat) but very poor mobility because you do not possess the ability to stand up out of a deep squat position under load.

Let me share with you a few helpful movements to further differentiate between these two concepts:

Flexibility Mobility
Elbow to instep Elbow to instep w/ oscillation
Half-kneeling ankle Ankle moving in and out
Knee hug Hip drop
